The three patterns that actually build glutes

Every effective glute plan covers hip extension, hip abduction and hip flexion under stretch. Miss one and you leave shape on the table.

  • Extension, hip thrusts, glute bridges, kickbacks: peak tension at lockout
  • Abduction, banded walks, seated abduction, side-lying work: upper glute shape
  • Stretch under load, RDLs, split squats, deficit lunges: the strongest growth driver

Progressive overload, written down

Muscle responds to a demand that increases. That means logging your sets and beating them, more weight, more reps, better control, or shorter rest, not chasing a new burn every week.

  • Weeks 1 to 4 Technique and base: own the pattern, establish working loads
  • Weeks 5 to 8 Overload: add load and volume against logged numbers
  • 12-week track adds a Peak block with heavier top sets and intensity techniques
  • Set-by-set logging in your member portal so progress is visible, not guessed

Mind-muscle connection is a skill, not a slogan

Most women feel hinges in the lower back or quads because of position and tempo, not weakness. Each lift carries a specific coaching cue on where to feel it and how to set up so the glutes take the load.

Eat to build

The included Sculpt Plan sets protein and calorie targets from your own bodyweight and activity, with pre- and post-training structure and realistic swaps. You cannot build tissue you never fed.

Common questions

How long does it take to grow glutes?

Expect noticeable strength gains in four to six weeks and visible shape change in roughly eight to sixteen weeks of consistent, progressively loaded training with enough protein and calories. Anyone promising faster is selling something.

How many days a week should I train glutes?

Two to three dedicated sessions a week with 48 hours between heavy hinge days. Frequency matters less than adding load, reps or quality over time.

Can I build glutes at home without a gym?

Yes, for a long way, bands and dumbbells drive real progress through tempo, range and volume. Sculpt includes gym, dumbbell and band variations of every movement so the plan works with whatever you have.

Do I need to eat in a surplus?

To add muscle, a small surplus of roughly 150 to 300 calories with 1.6 to 2.2 g of protein per kg of bodyweight is the reliable route. You can recomposition at maintenance if you are newer to lifting, just slower.

Do I need to have been pregnant to do this program?

No. Sculpt is written for any woman who wants stronger, fuller glutes: teens finishing their first year of lifting, women in their forties starting fresh, and moms years past their last baby. Pregnancy history changes nothing about how glutes grow.

Is this safe if I am postpartum?
